Overreaching versus overtraining
Between healthy fatigue and a real hole there are intermediate stages, and it matters to tell them apart.
- Functional overreaching is a planned, short overload. You get tired, performance dips temporarily, but after rest comes supercompensation and a jump forward. This is a normal part of training.
- Non-functional overreaching is when the overload drags on and recovery does not arrive for weeks. Progress stalls and how you feel gets worse.
- Overtraining syndrome is deep exhaustion that takes months to climb out of. You must never let it get this far.
The essence is simple: the trouble starts where load outpaces recovery. Not the hard workout itself, but its cumulative sum without enough rest.
Early signals: what actually warns you
The body gives signs long before a crash. The key early markers:
- Rising resting heart rate. A morning heart rate steadily 5–10 beats above your personal norm is one of the most reliable early signals.
- Falling HRV. Heart rate variability drops: the nervous system isn't recovering in time.
- Poor sleep. Harder to fall asleep, more wake-ups, sleep that doesn't refresh — while load keeps rising.
- Stalling or dropping performance. Your usual pace feels harder and power won't switch on, even though you're trying.
- Persistent fatigue. A worn-out feeling that a single rest day doesn't fix.
- Irritability and low mood. Motivation falls, mood sours, everything annoys you.
- More illness and injury. Immunity dips, minor colds and nagging injuries become more frequent.
No single sign is a diagnosis. But when several line up, it's a pattern.
Why it's about load versus recovery
Training doesn't make you stronger during the effort — it makes you stronger during the recovery after it. If there's a stimulus but no recovery, you accumulate fatigue instead of fitness.
Two tools help see the balance objectively:
- ACWR (acute:chronic workload ratio) — the ratio of acute load (the last week) to chronic load (your baseline over ~4 weeks). A sharp ACWR spike is a signal that you added too much too fast. A range of roughly 0.8–1.3 is considered manageable; going well above it is a higher-risk zone.
- Readiness — a composite score against your personal baseline for HRV, resting HR, and sleep. Low readiness several days in a row means the body is asking for a break.
When ACWR spikes up while readiness falls, that is exactly the picture of load outrunning recovery.
One bad day is not overtraining
The most important rule: a single bad reading is not a diagnosis. Poor sleep, work stress, a glass of wine, a flight, the start of a cold — any of these can drop HRV and raise resting HR by morning. That's noise, not a trend.
Overtraining is a sustained trend over several days and weeks, not a lone point:
- resting HR stays elevated day after day;
- HRV is depressed and doesn't bounce back;
- sleep and performance decline together, not separately.
Read the direction of the curve, not one dot on it.
What to do when the signals line up
Catch the trend early and you climb out fast. The order of action:
- Deload week. Cut volume by 30–50% and pull high intensity for a few days.
- More easy days. Swap hard sessions for calm Z1–Z2 work (see the heart rate zones guide).
- Sleep first. Recovery starts at night: aim for a steady 7–9 hours.
- Don't stack hard sessions. Put a recovery day between tough workouts.
- Nutrition and stress. A calorie deficit and everyday stress add to your training load.
A detail worth keeping: return to intensity only when resting HR, HRV, and sleep are back to your personal norm — not by the calendar.
